What Are CrossFit Benchmark Workouts?
CrossFit benchmark workouts are standardized workouts used to measure and track athletic progress over time. Because the movements, reps, and weights are fixed, you can compare your performance across different training sessions and see measurable improvement. Benchmarks serve as a fitness report card for CrossFit athletes at every level.
The most well-known benchmarks are the CrossFit Girl WODs — named workouts like Fran (21-15-9 thrusters and pull-ups), Grace (30 clean & jerks for time), Helen (3 rounds of 400m run, 21 kettlebell swings, 12 pull-ups), and Isabel (30 snatches for time). These Girl WODs are performed worldwide and serve as a universal measuring stick for CrossFit fitness.
The Hero WODs are a separate category of benchmark workouts named to honor fallen military, law enforcement, and first responders. These are typically longer, more demanding workouts designed to be a meaningful physical tribute. Murph (1 mile run, 100 pull-ups, 200 push-ups, 300 squats, 1 mile run — often with a weight vest) is the most iconic Hero WOD.
Beyond the named workouts, CrossFit uses strength benchmarks — 1-rep maxes on the back squat, deadlift, overhead press, clean & jerk, and snatch — to measure raw force production. Tracking these numbers over months and years shows how your strength foundation is developing alongside your conditioning capacity.
How to Use Benchmark Workouts to Improve
The goal of benchmarking is not to do benchmark workouts constantly — it's to test periodically so you can measure the effect of your training. Most coaches recommend testing key benchmarks every 8–12 weeks, giving your fitness meaningful time to change between attempts.
When preparing to test a benchmark, train the specific movements in the week prior but avoid heavy volume immediately before. The goal is to arrive at a benchmark test recovered and primed to perform your best. Treat each benchmark test like a competition effort, not just another workout.

If Fran improved but your deadlift stagnated, your next cycle should emphasize posterior chain strength.
