Workouts

Workout 3 - “Perfectly Harmonised”


EMOM: 2 Rounds for Max reps (15mins total)


Min 1: Weighted Box Step Overs (4 Team members) Each team member will hold a KB or DB.

Min 2: Syncro Single Arm Dumbell Hang Snatch - 17.5kg/12.5kg (1 Male, 1 Female)

Min 3: Syncro American KettleBell Swings - 24kg/16kg (1 Male, 1 Female)

Min 4: Syncro Weighted Lunges (4 Team members) Each team member will hold a KB or DB

Min 5: Syncro Jerry Can Deadlifts - 30kg/20kg each hand (1 Male, 1 Female)

Min 6: Syncro Sandbag Cleans - 30kg/20kg (1 Male, 1 Female)

Min 7: Syncro Sit ups: All 4 Team members will link arms

1 minute rest



Score = Total reps

Trail Run

Team Member A+B only (1 male, 1 female)

Relay style

Team Member A will complete the trail run (approx 1.5 miles/2.5km), which will be clearly marked and marshalled.

Once they finish, they will then tag Team Member B to run the same course.

The workout will finish once Team Member B has completed the trail run.

Score = Placing (1-75)


All Teams will be setting off at the same time. The course has been mapped to ensure bottle necking will be at an absolute minimum, if at all.

Teams will be placed in designated areas (1-5) relating to the heats they are in throughout the day.

Upon finishing, Team Member B will receive a placing card. This will be registered with the scorer, along with providing their team name.

Team Member C+D (1 Male, 1 Female)

5 minute time cap

2 lengths Seated Tyre Pull

AMRAP Sand bag sprints (alternate every 2 lengths)

Male bag 30kg / Female bag 20kg

"Super Sub"

5 Rounds

18min cap


Worm Squats x 25 (3 people) 

Over Worm Burpees x 20- (3 people)

15 D-ball over shoulders (all 4 can contribute) 50/30kg


Score = time to complete



Once a round is complete, team will move all equipment to the next zone in their lane.

Part A 5 mins cap:

70 Devils Press for time 17.5kg/12.5kg DBs (1 person working at a time)

On 6 mins (after Part A)


Sprint medley


2 length Tyre Pull/Drag (2 Team members on the tyre but can change at any time)

8 Lengths Jerry can carry 30kg/20kg each hand

2 length Tyre Pull/Drag

8 Lengths D-Ball Carry 50/30kg

2 length Trye Pull / Drag

8 lengths wheelbarrow

2 length Trye Pull/Drag

8 lengths Sprint
