Workouts

In 15 minutes*, establish:
Max Snatch
Max Clean and Jerk
Max Deadlift

*7 minutes for ladies, 1 minute transition, 7 minutes for guys
Each female will pick a different lift to find.
Each male will pick a different lift to find.

Note: There will be time to warm up your lifts prior to this workout. Ideally you will have warmed up enough to have a solid starting attempt and do not waste "light" attempts during your 7 minutes.

All three ladies will go first and have a total of seven minutes to establish their lifts using a 35# barbell and set of plates. One will find a max snatch, one will find a max clean and jerk, and one will find a max deadlift. Each person must pick a different lift that will officially be counted.

There will be a one-minute transition and then the men will go in a similar fashion with a 45# barbell and set of plates. They will also have seven minutes total to find their respective lifts.

The order of lifting does not matter and you may take as many attempts as you would like.

There will be two separate scores: one Female total weight lifted and one Male total weight lifted.

In M/F pairs starting in waves, AMRAP 12 minutes:

Single-arm DB squat cleans (50/35# for Int/Rx, 35/20# for Novice) + Wall-sit

Burpees to plate + Overhead plate hold (45# for Int/Rx, 25# for Novice)

Rowing cals + Deadlift hold (185/125# for Int/Rx, 135/85# for Novice)

In your team of 6, pair up M/F for this workout. This will be a wave start, so here is the timeline:

0-4 minutes: Pair 1 at Station 1
4-8 minutes: Pair 1 at Station 2; Pair 2 at Station 1
8-12 minutes: Pair 1 at Station 3; Pair 2 at Station 2; Pair 3 at Station 1
12-16 minutes: Pair 2 at Station 3; Pair 3 at Station 2
16-20 minutes: Pair 3 at Station 3

This means working time for each pair is 12 minutes.

At each station, there is an isometric hold and a movement. One partner must hold the isometric in order for the other partner to earn reps/cals of the required movement. If the partner breaks the isometric hold, the other partner must stop the work until the isometric is held. Partners may switch at any point.

Score is total DB squat cleans + burpees to plate + rowing calories for the entire team.

In pairs (any style),
2 rounds of the following:

1a) Wall balls (20/14#, 14/10#)
1b) Toes-to-bar or hanging knee raises

2a) Bike, cals (legs only)
2b) Bike, cals (arms only)

3a) Box step-ups (24/20", 16/12") with KB (53/35#, 35/26#)
3b) Box jumps, 24/20", 16/12"

Partner up anyhow (M/M, M/F, F/F)

Each pair of the team will start at a different station (1, 2, or 3)

Partner A will do the first movement (a) for 1 minute, then Partner B will do the same movement (a) for 1 minute while Partner A rests.

After both have completed 1 minute of movement (a), Partner A will do 1 minute of movement (b). Then they rest while Partner B does 1 minute of movement (b).

After 4 minutes, pairs are done with that station and will move to the next station, repeating the process of Partner A doing movement (a) for 1 minute and then Partner B. Then Partner A doing movement (b) for 1 minute and then Partner B.

After 4 minutes, pairs rotate again to the next station and repeat the process.

Once all movements have been completed, everyone will rest for 1 minute, then start back at their original station for one more complete round of all movements.

Total time for this workout will be 25 minutes.

Score is total reps and calories completed for the entire team.

This workout will be for total time (faster is better)
