Workouts
Male A has 3:00 to establish a 1RM back squat FROM THE RACK
3 x 3:00 AMRAPS
At the start of each 3:00 AMRAP, all four teammates will perform 15 synchro thrusters.
One male will have a 95lbs barbell
One female will have a 65lbs barbell
One male will have a 45lbs db AND a 45lbs kb
One female will have a 35lbs db AND a 35lbs kb
After completing the thrusters the athletes will move to a machine. Rounds 1 and 3 the female athletes will be on the bike, and the second round they will be on the rower.
Rounds 1 and 3 the male athletes will be on the rower, they will be on the bike the second round.
There is no break between amraps. The total score for the workout will be the combined number of calories on the rower and the bike for all three rounds.
Scaled teams will use a 75/55lbs barbell and 35/25lbs db and kb
Female B will have 3:00 to establish a 1RM clean and jerk
Female A will have 3:00 to establish a 1RM deadlift
At 3-2-1 "Go"...
Male and Female A will complete 20 synchro toes to bar, followed by 60 total pull ups (split between them)
Male and Female B will do the same
Then Male and Female A will do 20 synchro toes to bar, followed by 40 total chest to bar (split between them)
Male and Female B will do the same
Then the pair of male and female A will alternate with the pair of male and female B doing 30 total synchro squat cleans with a 150/100lbs d-ball
Scaled teams will do 20 synchro hanging leg raises, 40 jumping pull ups, and 20 burpee pull ups, along with using a lighter d-ball
4x400m Relay
Athlete A runs a straight 400m, passes baton to partner B, ath;ete B runs a 400m back the start and passes to athlete C, repeat until partner D crosses the finish.
Male B has 3:00 to establish a 1RM snatch. Athlete may power or squat
