Workouts
Scaled:
In 7 minutes, score is MAX Sandbag Carry combined
Partner 1 has 3 minutes to perform:
20/16 Cal Ski Erg
100 Single Unders
Max Slamball Carry (70/50)
1 minute transition, then Partner 2 has 3 minutes to perform the same. Partner is resting while the other partner is performing.
WOD #1 Scaled Standards:
7 minutes to perform
Each Partner has a 3 minute time cap with a 1 minute transition in between. Partner 1 starts and has 3 minutes to perform a 20/16 Calorie Ski Erg, 100 single unders as a buy in and then the remainder of the time to establish a Max Slamball Carry (70/50) where every 10 feet counts as 1 rep. At 3 minutes the time is up and there is a minute for Partner 1 to move out of the work area and Partner 2 to get ready. At minute 4 Partner 2 then has 3 minutes to do the same. One partner is working at a time. Partner is resting while the other partner is performing.
Athlete may wait for the clock to start by standing on the Ski Erg but not touch the handles until the clock begins. Score is the Partner’s combined Slamball carry where every 10 feet completed is 1 rep.
Ski Erg: Athlete may start standing on the Ski Erg but cannot touch the handles until the clock starts. Athlete may not release the handles until the calories reach the prescribed amount.
Single Unders: The rope must begin behind the athlete and one rotation of the rope must pass under the feet.
Slamball Carry: A 70 pound slamball for men and a 50 pound slamball for women will be set up behind the tape line. The athlete must pick up the slamball and have it stable in any way off the ground before moving. The slamball may be carried in any fashion. Once stable the athlete may start the reps and carry the slamball past 2 tape lines each measuring 10 feet. The athlete must pass the tape line with both feet and the slamball still in control in order for the rep to count. Throwing the slamball before the feet are over the tape will NOT count. The athlete must pass at least the 10 foot mark for 1 rep to count. If the slamball is dropped before that, they may pick it up from there and continue but that rep would not count.
Both Partners attempt at the same time a 1 Rep Max Clean and Jerk. Score is combined heaviest lifted of each partner.
WOD #2 Standards
7 minutes to perform a 1 rep max of a Clean and Jerk
Both Partners are in the working area at the same time, each have their own bar and are attempting at the same time. Athletes may not touch the weights or bar until the clock has started. Each athlete will begin with an empty barbell and must put on and change weights with no help. Clips must be used for the rep to count.
Standards for the Clean and Jerk: During the clean, the barbell begins on the ground and must be lifted from the ground to the shoulders in one motion. A muscle clean, power clean, split clean, or squat clean may be used, as long as the barbell comes up to the rack position on the shoulders.
Once racked, a press, push press, split jerk, or push jerk may be used to lock the barbell out overhead. The barbell must pass through the front-rack position before going overhead; snatching is not permitted.
The rep is counted when the barbell is fully locked out overhead directly over the middle of the athlete’s body, with the arms, hips, and knees extended, and the feet in line under the body. No part of the body other than the feet may touch the ground during the execution of the lift.
Scaled:
Partner Diane
21/15/9
Deadlift (115/75)
Kick Up's
In 7 minutes, Partner 1 completes 21 deadlifts then 21 Kick Up's, then Partner 2 does 21 deadlifts then 21 Kick Up's. Then Partner 1 does 15 deadlifts then 15 Kick Up's, then Partner 2 does 15 deadlifts then 15 Kick Up's. Ending with Partner 1 completing 9 deadlifts then 9 Kick Up's, then Partner 2 finishes with 9 deadlifts and then 9 Kick Up's.
Kick Up's are going from a standing position to kicking up to a handstand against the wall in a full lock out position, then returning to a full standing position.
WOD #3 Scaled Standards
7 minutes to perform Partner Diane
You Go/I Go after each rep scheme. Partner 1 does 21 deadlifts, 21 Handstands, Partner 2 does 21 deadlifts, 21 Handstands, (tie break time is after partner 2 finishes the 21 Handstands) then Partner 1 does 15 deadlifts, 15 Handstands, Partner 2 does 15 deadlifts, 15 Handstands, then Partner 1 does 9 deadlifts, 9 Handstands, Partner 2 does 9 deadlifts, 9 Handstands.
7 minutes to perform rep scheme and movements above.
Both partners may be next to their bar before the clock starts. Once the clock starts only one partner may be working at a time and it must be visible that the partner working has completed their rep to full extension and back to standing before the other partner may start their reps on the deadlift. Score is time at the completion of all reps or if all work is not completed then the score is the number of reps completed at the 7 minutes.
Deadlift: (115/75) The barbell starts on the ground. Collars must be placed outside the plates. The athlete’s hands must be outside the knees. Sumo deadlifts are not allowed. The rep is credited when: the athlete’s hips and knees reach full extension, and the athlete’s head and shoulders are behind the bar. Receiving any assistance with the barbell is not permitted unless safety is an immediate concern. If going to singles, the bar must be settled before picking it up for the next rep, you cannot catch it off the bounce if you let go of the bar.
Scaled Hand Stand Kick Ups: The rep begins when the athlete is standing upright facing the wall. The athlete will kick up to the wall to perform a handstand against the wall. The rep is credited when the body is in full lockout position (the arms are locked out, the hips are in full extension, and the legs are fully extended with knees locked out) and both heels are touching the wall at the same time. Once the body is in full lock out and both heels are touching the wall at the same time the athlete must return to standing for the rep to be completed. Legs may not be wider than the hands (must be visible within the box). Hands must be within the taped off box area and not touching the tape.
Scaled:
In 7 minutes complete as many reps as possible of:
200 meter Bike Erg
2 Snatches (75/45)
2 Burpee Jumping Pull Up
Each round increases by 200m on the Bike Erg and 2 reps on the snatches and burpee jumping pull up. So second round would be 400m, 4 snatches, 4 burpee jumping pull up, and each round continues going up by 2. Partner's may partition the reps and movements however they choose.
WOD #4 Scaled Standards:
7 minutes to perform rep scheme and movements above with each round increasing by 2 reps.
Both partners start in the non-working area. Once the clock starts both partners may move to the working area, however only one partner may be working at a time and it must be visible that the partner working is completely stopped, not working, not touching any equipment, and all equipment is not moving before the other partner may start their reps. Partners may partition the reps however they choose. Score is total number of reps completed at the 7 minutes. Before the clock starts athletes may set up the working area and equipment to their preference that are within the standards.
All divisions Bike Erg: Please set up the height before the clock starts. Then go to the athlete start position. Athlete cannot get off of the bike until the number of prescribed meters is obtained on the screen and the judge says you may get off the bike. (Athletes may split this up, just when reaching the prescribed meters, athlete can't jump off before the desired meter is met and expect it to roll over)
All divisions Snatch: With a barbell, weight will already be loaded. Snatch begins from the ground and may be caught in any position but then must reach full extension and feet back in line with each other to be a completed rep. Any landing position is a squat, power, muscle, or split. Full extension means feet get back in line, knees, hips, and arms are fully extended and locked out, and the bar is over the head. The next rep cannot begin until the bar is touching the ground. Touch and go is ok. Catching the bar off of the bounce and starting the rep is not ok.
Scaled Burpee Jumping Pull Up: The athlete must perform a burpee facing the bar and can be anywhere in relation to the bar. The burpee will consist of getting to the ground however the athlete chooses and must touch the chest to the ground and move legs to where the body is at full extension and in a straight line laying on the ground and then get up however the athlete chooses and then may go directly into jumping to the bar into the pull up. The pull up will be credited when the chin is clearly above the bar. The burpee with the jumping pull up is 1 rep.
