Workouts

FOR TIME:

21 Box Jump Overs

21 Cal Row

15 DDB Box Step Overs

15 Cal Ski

9 DDB Burpee Box Step Overs

9 Cal Bike

 

3,2,1.... First athlete works through the whole thing. Then second athlete goes. Score is total time for both athletes to complete the workout

 

Novice: Box Step Overs, DB = 10/7kg, Cal = 18/15-12/9-9/6

Intermediate: Box Step Overs, DB = 15/10kg, Cal = 21/18-15/12-9/9

Advanced: DB = 22,5/15kg

FOR WEIGHT

8min to find a 1rm Benchpress

 

3,2,1.... Athletes start with 1 empty barbell, and can take turn as they like to find their 1rm. All lifts must be done by the end of 8min

AMRAP 8

30 Deadlifts

20 Synchro KBS

30 Power Cleans

20 Synchro Goblet Squats

30 Thrusters

Max Bar MU in remaining time

 

3,2,1.... Athletes complete this workout together. Deadlifts, Power Cleans, Thrusters & MU can be shared however you like. Score is total reps at the end of 8 minutes. Team will have 1 barbell and have to change weights themselves.

 

Novice: DL-60/40kg, PC-40/25kg, Thr-25/15kg, KB-16/12kg. Max Pull Ups or 5:1 Jumping Pull ups.

Intermediate: DL-80/60kg, PC-60/40kg, Thr-40/25kg, KB-24/16kg. Max C2B or 3:1 Pull ups.

Advanced: DL-100/70kg, PC-80/55kg, Thr-60/40kg, KB-32/24kg.

 

FOR TIME

150 Wall Balls (Shared)

100 Double Unders

20x10m Shuttle Run

Swap

50 Double Unders

20m DDB Lunges

Swap

30m HSW

 

Starts with sharing the Wall Ball Portion, then

1 Athlete start with 100 DU/SU while the other complete the shuttle runs. Then swap. When complete same format for the next portion. finish off with the HSW/WW or OH Carry which is shared however. Time Cap: 12min

 

NOVICE: Drag Rope Single Unders, 12x10m Shut Run, DB = 10/7kg, 100 WB = 6/4kg, OH Carry 20/15kg

INTERMEDIATE: Drag Rope Single Unders, 16x10m Shut Run, DB = 15/10kg, 100 WB = 9/6kg, 10 Wall Walks

ADVANCED: DB = 22,5/15kg, WB = 9/6kg
