Workouts

For Time

15-12-9

Unbroken Clean and Jerks
*100m Penalty run if broken.

Advanced: 70/45kg
Open: 50/30kg

Time cap: 8 min

Flow:

3,2,1 Go
Athlete one completes 15 TNG Clean and Jerks, once done they will tag their partner and partner 2 will complete 15 Clean and Jerks, P1 will do 12 then P2, then 9 and 9. Once Partner 2 has finished their 9th Clean and Jerk athletes will cross the finish line.

Note: If you break at any time there is a 100m Penalty run. Eg, if you break at 10 during your first set you will run (only the athlete currently working) along the 100m course, once back continue where you left off, so 11 onwards, if your break again you will need to run again.

What is classed as a break?
1. Anytime the barbell is dropped.
2. If the athlete takes their hands off the bar to regrip on the floor or in the hips

You may:
Rest as long as needed overhead, on the shoulders or in the hang position. But you cant tuck it in the hips so you can take your hads off the bar.

For max weight

1 RM Snatch

Athletes will have 3x 1 min windows to build up to a 1RM Snatch

They will alternate these minutes with their partner, resulting in 6 min total.

Flow:
At 3,2,1 Go
Athlete 1 will have 1 min to lift, they may take as many attempts as they would like in their 1 minute window.
Once their minute is up, partner 2 will start their first 1 minute window, this will continue until both athletes have had 3x 1 minute windows.
Score is best weights combined.

Notes:
As long as the bar is moving before the buzzer you may continue your lift. You will just be eating into your partners lifting window.
You can both help each other change weights as needed.

For a successful lift:
-Arms must be locked out and stood up with hips and knees fully extended. Bar must be at rest (not moving around) and feet must be in line and still (no split stance)
-Bar can not be deadlifted and the hang snatched, it must be from the floor
-You must stay inside your lifting zone, if feet touch the line its a no lift.
-Any style of Snatch is permitted. (Power, Squat, Split)

Acid Bath +
A take on the known Benchmark with some added team flare.

For Time (Shared however)

800m Ski
800m Row
1600m Bike Erg

12 min Cap

Flow:

At 3,2,1 Go Athletes move forward and complete their 800m Ski. Only 1 athlete working at a time but may switch whenever. Once 800m has been completed athletes move forward and complete their 800m Row, once done then their 1600m Bike. After all 3 are done, athletes run over the finish line.

Notes:

Athletes will wait behind designated line until all metres have been done before advancing to next machine (you cant wait on next machine)
At the finish line, time will be taken from the athlete last on the machine to cross the line.

For Max Reps

3x 3 min Amraps with 1 min rest between

70 Double Unders (Partner holds sandbag)
20 Syncro Squats (1 with Sandbag, 1 with DB)
10 Syncro Line Facing Burpees
Max Reps in remaining time of:
3 Toes to Bar (Open 3x Toes to Bar or 6x Knee Raises)
3 Bar Muscle Ups (Open 3x Pull Ups)

Advanced: Sandbag 150/100lbs Dumbbell 22.5/15kg
Open: Sandbag 40/30kg Dumbell 15/10kg
Open: 70 Double Unders or 100 Singles

Notes:

With Open you have the option to pick either TTB or Double Knee Raises. Both team members must agree on one standard and you must stay with that standard for the whole workout.
Scoring wise it will be total rounds + reps so those doing knee raises will not get a rep count advantage.

Flow:
On the call 3,2,1 Go. Athletes will move forward and 1 will begin double unders while partner 2 is holding Sandbag (Sandbag must be off the floor before skipping starts)
Athletes may swap as desired until all skips are done. Once completed they will move farward and complete 20 Syncro Squats. 1 will hold the sandbag while the other will hold a DB. Holding both on the shoulders anyhow.
You may hold the DB with 1 or 2 hands aslong as its not down by your side or on your hips. Athlete holding sandbag must hold on shoulders but may also hold with 1 or 2 hands. Can swap as desired.
Once all 20 reps are done the will move forward and complete their 10 syncro line facing burpees. Hands must be BEHIND the line and no part can touch. (head is allowed to be over line as long as hands are behind) When jumping BOTH feet must be in the air at the same time at some point during the jump. (Open div may step)
Once 10 reps are done they will start their max Gymnastics reps. Only 1 athlete working at a time and may share the reps as desired. But 3 Toes to bar must be done before moving to the BMU.
There is no minumum work requirement for each team member, that is up to your strategy how you wish to break them up.
After the first 3 min amrap athletes will get a short 1 min rest, during that time they may make their way back to the start line. Then at the start of the next interval they will begin their second set repeating the above.
