Workouts
5-5-5 Dbl KB Squat
On Go, the pair will have 12 minutes to complete 3 sets of 5 reps each of Dbl KB Squats.
Partners may assist each other with racking the kettlebells.
SCORE: heaviest 3 completed lifts each
For Time:
- 50cal Echo Bike
(partner must be holding a DBall in the bear hug position for calories to count)
On Go, partner 1 will pickup the Dball in a bear hug position and hold this whilst partner 2 performs Echo Bike calories. The pair may change over as many times as they wish and drop the ball whilst doing so.
However, If the ball is dropped whilst the echo bike is working, a 15s penalty will be incurred for every second the ball is on the ground (or in any position other than a bear hug.)
Sandbag weight: 30kg ... or 15kg (+2mins)

For Time
- 30 Dbl DB Devil Clean
- 90 Dbl DB Bench Press
- 30 Dbl DB Devil Clean
On Go, one partner will begin performing devil cleans, after performing 30 repetitions they’ll begin performing bench press reps and then when 90 repetitions are completed they will move back to the devil cleans to finish the workout with 30 repetitions. Partners may switch back and forth as many times as they please.
Dumbbell weights: 2x 10kg ... or 2x 7.5kg (+2min)
SCORE: time taken to complete all 150 repetitions
AMRAP10
- 150m Run
- 10 SA DB Thruster
On Go, one partner will run 150m on the SkillMill before picking up a single dumbbell and performing 10 single arm thrusters. The same partner can then either return to the treadmill to complete a second round OR tag the other partner to begin a round themselves. This will continue for 10 minutes.
Partners may tag back and forth as they wish, but one partner must complete all 150 metres and 10 thrusters before the other can start a new round.
Dumbbell weight: 15kg or 10kg (-50 points)
SCORE: total thrusters + total distance (1 point per 10 metres) completed
800m Ski + 1600m Row + 2400m Bike
On Go the pair will aim to cover as many metres as possible on the Rower and Ski Erg. Once the Ski Erg metres are finished the team will then be able to start the distance on the bike.
Damper settings can be adjusted only before the start of the event.
